Every year, somewhere between October and February, large parts of northern India become genuinely difficult places to breathe. Runners keep running. Walking groups keep meeting at 6am. Cricket keeps being played. And the standard advice, "avoid outdoor activity when air quality is poor", is so vague that most people ignore it entirely and hope for the best.

The awkward truth is that exercise makes air pollution worse for you, not better. At rest you move roughly six to eight litres of air a minute. Running hard, that can rise more than tenfold. You also switch from breathing through your nose, which filters some larger particles, to breathing through your mouth, which does not. So the same hour outdoors delivers a much larger dose of pollutants to an athlete than to someone sitting on a bench.

That is not an argument for stopping exercise. Physical activity remains overwhelmingly good for you, including for your lungs and heart. It is an argument for being deliberate about when and where you do it.

Reading the AQI Properly

India's National Air Quality Index, published by the Central Pollution Control Board, runs from 0 to 500 across six categories. It combines eight pollutants, but on most bad days in Indian cities the number is driven by particulate matter, either PM2.5 or PM10.

Two things about this table are worth internalising. First, "Moderate" at 101 to 200 sounds reassuring and is not; it is roughly two to three times the level at which sensitive people start having trouble. Second, PM2.5 is what matters most for exercise, because particles that small travel deep into the lungs and cross into the bloodstream. A day can show a middling overall AQI while PM2.5 specifically is high, so look at the pollutant breakdown, not just the headline number.

A Practical Decision Rule

Guidelines rarely give exercisers a usable threshold, so here is a workable framework. Adjust it downwards if you have any respiratory or cardiac condition, if you are pregnant, or if you are training a child.

The rule of thumb behind this: the harder you breathe, the lower your threshold should be. A gentle 20-minute walk at AQI 180 is a very different exposure from a 90-minute tempo run at the same AQI.

Timing and Route Matter More Than People Think

Pollution is not evenly distributed across the day or the city, and a small change in when and where you train can cut your exposure substantially.

  • Avoid the classic 6am winter slot in smog season. On cold, still winter mornings a temperature inversion traps pollutants near the ground, and PM2.5 often peaks in the early morning rather than at midday. The traditional "fresh morning air" instinct is precisely wrong in December in Delhi.
  • Late morning to afternoon is frequently better in winter, once the sun has warmed the surface and the inversion breaks up. Check an hourly forecast rather than assuming.
  • Distance from traffic is the biggest single lever. Pollutant concentrations fall off sharply as you move away from a busy road. A park interior, even a modest one, is meaningfully cleaner than the pavement of an arterial road.
  • Never run alongside heavy traffic during rush hour. This is the worst combination available: peak emissions, peak proximity, peak breathing rate.
  • Avoid areas near construction, waste burning, or brick kilns, which are local sources that will not show up in a city-average AQI reading.

Do Masks Help?

Partly, and with real trade-offs.

  • Cloth and surgical masks do very little for PM2.5. The particles are too small and the fit too loose.
  • A well-fitted N95 or FFP2 respirator does filter fine particles effectively, but only when it seals properly against your face. Facial hair, a poor size, or a gap at the bridge of the nose defeats it.
  • Masks do nothing for gases such as ozone and nitrogen dioxide, which matter on some days.
  • They add breathing resistance, which is uncomfortable and performance-limiting during hard exercise, and can make people breathe more shallowly.

Practical position: a properly fitted N95 is reasonable for walking, commuting or light outdoor activity on bad days. For hard training, it is usually better to go indoors than to wear a respirator and push through.

Indoor Air Is Not Automatically Clean

Moving inside helps only if the indoor air is actually better, which is not guaranteed.

  • Close windows on high-pollution days. Outdoor air enters readily otherwise, and indoor PM2.5 tracks outdoor levels closely in a naturally ventilated room.
  • A HEPA purifier sized for the room genuinely works for particulate matter. Match it to the room's floor area, run it continuously on bad days, and keep the door closed. Replace filters on schedule; a clogged filter is an expensive fan.
  • Indoor sources matter. Incense, candles, mosquito coils, cigarette smoke and unvented cooking all raise indoor PM2.5 substantially. Burning agarbatti in a closed room while running an air purifier is self-defeating.
  • Use kitchen exhaust while cooking, particularly with high-heat frying or a gas stove.
  • Houseplants do not clean indoor air meaningfully. The often-cited research was done in sealed laboratory chambers, and the effect at realistic room scale is negligible. Keep them because they are pleasant, not as an air quality strategy.
  • Check your gym. A gym with doors open onto a main road, or no filtration, may be no better than outside. Ask what filtration they run.

Training Indoors Without Losing Fitness

A smog season can last two or three months, which is long enough to lose real ground if your indoor plan is just "skip it".

  • Runners: treadmill work maintains almost everything. Use incline to reduce the pounding and to keep effort high at lower speeds. Structure it so it is not mind-numbing, for example 5 minutes easy, then 6 rounds of 3 minutes at threshold with 90 seconds easy.
  • Cyclists: an indoor trainer or a stationary bike is the cleanest swap available, since power output is directly comparable to outdoor riding.
  • Lift more. A pollution season is an excellent time to shift emphasis to strength work, which happens indoors anyway and is what most endurance athletes neglect.
  • Use stairs, skipping and circuits if you have no equipment. Ten minutes of stair climbing is real cardiovascular work.
  • Keep intensity honest. The commonest mistake indoors is drifting to comfortable moderate effort. Use heart rate or perceived exertion so your hard days stay hard.

What Pollution Actually Does, Briefly

Fine particulate matter reaches the small airways and the alveoli, where gas exchange happens, and the smallest fraction crosses into the bloodstream. Short term, this produces airway irritation, coughing, reduced exercise tolerance, and worsened symptoms in people with asthma or COPD. It also triggers systemic inflammation and affects blood vessel function, which is why bad air days are associated with more cardiovascular events, not just respiratory ones.

Longer term exposure is linked to reduced lung function, higher rates of respiratory and cardiovascular disease, and other outcomes still being characterised. None of this means exercise is a bad idea. The weight of evidence indicates the benefits of regular physical activity outweigh the harms of air pollution for most people at most exposure levels; the point is that you can capture the benefits while reducing the dose.

Signs You Should Stop and Reassess

  • Chest tightness, wheezing, or a cough that starts during or after outdoor exercise.
  • Breathlessness disproportionate to the effort you are making.
  • Burning or watering eyes, sore throat, or a persistent scratchy throat on training days.
  • Needing your reliever inhaler more often than usual, if you have asthma.
  • Headaches or unusual fatigue after outdoor sessions on bad-air days.

Any of these means move indoors. Chest pain, severe breathlessness, or symptoms that do not settle with rest need medical attention, not a lighter jog tomorrow.

  1. Install an air quality app that shows the CPCB station nearest you, not a city average.
  2. Set your personal thresholds now, before smog season, and write them down so you are not negotiating with yourself at 6am.
  3. Identify an indoor option you can actually reach: a gym, a stairwell, or a cleared corner of a room.
  4. Find a training route further from arterial roads, even if it means a slightly duller loop.
  5. If you have asthma or heart disease, ask your doctor what AQI level should move you indoors.
  6. Check whether a correctly sized HEPA purifier makes sense for the room you sleep or train in.
  7. Stop burning incense or coils in rooms you are trying to keep clean.
  8. Plan a strength-focused training block for the months when outdoor work will be limited.
