A Sample January Week That Fits Real Life

  • Monday: 35–40 minutes full-body strength after work.
  • Tuesday: 30-minute walk, mobility for hips and upper back.
  • Wednesday: strength session B, different stance or tempo.
  • Thursday: easy walk or cycle, no heroics.
  • Friday: optional short session or complete rest if sleep was poor.
  • Weekend: longer outdoor walk if AQI allows, or indoor circuits plus family time. Do not “make up” a whole week on Sunday.

Progress one variable at a time: add a set, add a kilo, or add five walking minutes—not all three. If a week is chaotic, keep the walking floor and one strength session. That is still a successful week.

  • Comparing your week-one photos to a coach who has trained for a decade.

If You Already Fell Off Last Year’s Resolution

Start this Monday, not next 1 January. Use last year’s data: which sessions you actually attended, which meals were realistic, which injuries returned. Shrink the plan until it fits a bad week. Confidence comes from kept appointments, not from a dramatic announcement on social media.

Tell one person your two weekly strength slots. Public pressure is optional; a calendar invite to yourself is not.

How to Handle the First Festival Weekend

Eat the sweets you care about, skip the ones you do not, walk after the main meal and return to the plan within 24 hours. A “restart Monday” identity is useful. A “I ruined January” identity is not. Alcohol, if you drink, is better treated as a Dry January experiment than as nightly “just one” that wrecks sleep and next-day training.

Track Three Numbers for 12 Weeks—Then Decide

Write down sessions completed, average bedtime and a single strength lift (sit-to-stand, goblet squat or push-up). Review at week 12 before you add a fourth goal. If two of three numbers improved, the plan is working even if the mirror is slower to agree.
